Fat-burner pills - do any of them really work?

Most fat-burner pills do almost nothing in good studies. Only caffeine and green tea have real effects, and even those are tiny and fade with time.

fat-burner-pills caffeine supplements myths

Fat-burner pills are big business. Ads say one capsule a day melts your belly. The honest truth is much duller. Most of these pills do almost nothing in good studies. A few work a tiny bit, and even those fade as your body gets used to them. Here is what the studies really show.

A fat-burner pill can melt fat while you eat whatever you want.

mostly false

Mostly false. Body fat is just stored food energy. To lose 1 kg of fat you need to eat about 7700 kcal less than you burn. No pill makes that hole for you. You still have to eat less or move more. The pill can only nudge the 'burn' side, and only a little.

Caffeine pills burn fat.

mostly true

Mostly true, but tiny. A single 100 mg dose of caffeine lifts your resting burn by 3-4% for a couple of hours. Repeated through the day it adds about 79-150 kcal of extra burn. That is real, and it is the best-studied fat burner. But the effect fades as your body gets used to the caffeine.

What actually moves the scale

Caffeine pills (best case): extra burn/day
About 79 kcal in heavier folks. Fades as you get used to it.
Skip 1 tbsp ghee from your dal: kcal saved/day
15 g ghee = ~135 kcal. Works every single day, no fade.
Skip 1 butter naan at dinner: kcal saved/day
One small homemade naan. Works every day, no fade.

Garcinia cambogia blocks your body from making fat.

mostly false

Mostly false. A big review of all studies found about 0.9 kg difference. But when only the good, careful studies counted, even that tiny effect vanished. The reviewers said the effect is too small to matter. Garcinia is one of the most-hyped and least-working fat burners.

Green tea extract melts belly fat.

it depends

It depends, but tiny. The best review found green tea gave only about 0.04 kg outside Japan, basically nothing. A few small studies show more, but they disagree wildly with each other. As a drink, green tea is fine. As a fat-burner pill, do not expect much.

How to use the few that work

  • Coffee or plain chai (1-2 cups) gives you the caffeine effect cheaply. You do not need a pricey pill for it.
  • Do not stack several stimulant 'fat-burner' brands. The extra stimulants just make you jittery and add no proven fat loss.
  • If a pill promises big results with no diet change, that is the ad talking, not the science.
  • Put the pill money into real food levers. One less tbsp of ghee or one less butter naan beats the pill, and it never fades.

The bottom line

Most fat-burner pills are hype. The best-studied one, caffeine, adds about 79-150 kcal of extra burn a day and then fades. Garcinia cambogia and green tea extract barely beat a sugar pill in good studies. One tablespoon less ghee a day does more, for free, forever. Skip the pill, keep the food lever.

Best fat-burner pill: ~0-150 kcal/day extra burn (caffeine, fades with use). Most others: ~0 kcal. For context, 1 kg of fat = ~7700 kcal.
